As a side note, please consider giving posts more useful titles, such as "Why is Invidious downloading so slowly?" and, since Invidious is a hosted software and not a single site, tell us which instance you're using.

I used to use invidious.osi.kr and that was slow as heck, switched to vid.puffyan.us, same story
My point is that "INVIDIOUS" is a very unhelpful title, and it would be helpful to edit it into something more descriptive and less clickbaity.
Try a different server (I'd recommend this one).
If that doesn't work, try running LibreSpeed to see if it's you. If it is, you can try disabling any VPN, proxy, or Tor daemon you have running and try again, or simply turn your internet (whether it's ethernet, WiFi, LiFi, or mobile data) off and on again.

Then why is it only invidious sites that are so slow, I can download Pop! OS .isos and I get rather good speeds
It could be that your ISP is trying to slow down multimedia downloads. Try using a VPN, and see how an Invidious download compares to a Pop!_OS ISO.
If that fails, I'm afraid I'm all out of ideas.
maybe try a different invidious server?
Use yt-dlp or youtube-dl to download. Unless you need the proxy to bypass georistrictions, those are much better options for downloading.
Youtube dl: Last time i used it it had no clue what to do with music videos cuz apparently they are differently encoded?

self hosting is the only way you can guarantee speed. Public instances serve many people. There's only so much they can handle.
This differs per server. Some servers have more bandwidth and have better speed, while other servers have worse speeds.
